Grains and starchy foods are a major everyday energy source, and wholegrain versions are also one of the main dietary sources of fibre and B vitamins. Harvard recommends “a variety of whole grains… and limiting refined grains,” noting wholegrains “have a milder effect on blood sugar and insulin than white bread, white rice, and other refined grains.” HealthHub echoes this, recommending brown rice and wholegrain pasta as healthier swaps.

Common grains and starchy foods

Wholemeal bread, brown rice, oats and quinoa are wholegrain choices. Refined versions include white bread, white rice and most pastries. Potatoes and other starchy vegetables also belong in this group.

Health influence

Benefit: replacing refined grains with wholegrains is associated with lower risk of type 2 diabetes, cardiovascular disease and some cancers, thanks to their fibre slowing digestion and supporting healthier blood sugar.

Watch for: diets high in refined carbohydrates and added sugar are linked to larger blood sugar swings and weight gain over time. Preparation also changes the picture considerably — a plain baked potato is very different from potato chips cooked in oil.

Practical choices

  1. Choose wholegrain bread, rice and pasta over refined versions where practical.
  2. Keep portion sizes of rice, bread and pasta in check alongside vegetables and protein.
  3. Bake, boil or steam potatoes rather than frying them.
  4. Limit pastries and refined baked goods to occasional treats.
